CBT Chat

CBT chat: practice CBT skills with an AI, and where it stops

Cognitive behavioral therapy teaches skills, and practicing them between sessions is a common part of it. Some people use a chat to rehearse those skills. That is not the same as CBT with a therapist, and this page says where the line is.

Hi. I'm an AI, not a therapist, but we can walk through a thought together, CBT-style. What's the thought that keeps coming back?

An AI, not a therapist. Not safe right now? Call or text 988, or talk to a real person.

If you have searched "CBT chat," you probably know a bit about CBT already — maybe from a therapist, a workbook, or a video — and want somewhere to actually work through a thought when it shows up. NIMH notes "very little information on app effectiveness," and we have no evidence that FeelBetterBot itself helps, so treat it as practice, not treatment. Here is what to expect.

Before anything else: FeelBetterBot is an AI.

It is not a therapist, counselor, psychologist or psychiatrist. It cannot diagnose you, prescribe or change medication, or treat a mental health condition — and if it ever says something that sounds like a diagnosis or medical advice, do not rely on it. No person reads or watches your conversation while it happens, and it cannot call anyone or send help to where you are.

If you might hurt yourself or someone else, or you are not safe right now: call or text 988 (the 988 Suicide & Crisis Lifeline, US, 24/7; free to call, carrier text rates may apply) or chat at 988lifeline.org. If someone is in immediate physical danger, call 911.

What CBT is

The National Institute of Mental Health describes CBT as helping a person "become aware of automatic ways of thinking that are inaccurate or harmful," then "question those thoughts, understand how the thoughts affect their emotions and behavior, and change self-defeating behavior patterns."

The Association for Behavioral and Cognitive Therapies (ABCT) adds what CBT looks like in practice: treatment is often short-term and goal-oriented, focused on present-day problems; "the skills that are taught in these therapies require practice," so homework between sessions is common; and therapist and client set goals together and track progress.

That last part matters. The practice can happen anywhere. The goal-setting, the tracking, and someone trained deciding what to work on next are what a therapist brings.

CBT exercises you can do in a chat

These are common CBT exercises, described in our own words — not quoted from the sources at the bottom of the page.

Thought record. Write the thought exactly as it sounds in your head, what was happening, how strongly you believe it, the evidence for and against, and a more balanced version. Try: "Walk me through a thought record. The thought is: I'm going to get fired."

Name the thinking trap. Is it catastrophizing, mind reading, all-or-nothing, fortune-telling? Naming it does not make it go away, but it can help you see the thought as a thought rather than a fact. Try: "Which thinking traps might be in this?"

Plan a small behavioral experiment. Turn a prediction ("if I speak up, everyone will think I'm stupid") into a small, low-stakes test, and decide in advance what result would surprise you. Try: "Help me design a small experiment to test this."

Problem-solving. When the problem is real rather than a distortion, list options, pick one, and plan the first step. Try: "This one isn't in my head. Help me think through options."

One thing to know about FeelBetterBot specifically: by default it listens first and does not announce techniques. It draws on approaches from CBT and related therapies when they seem to fit, without naming them. If you want a structured exercise, ask for it directly. It will try to, but it is an AI and may not stick to the format.

Where a CBT chat stops

Finding a CBT therapist

ABCT runs a Find a CBT Therapist directory of clinicians. A listing is not a guarantee — check that the therapist is licensed in your state. When you contact someone, it is fair to ask directly: "Do you use CBT, and what does a typical course look like?" For free and low-cost routes — work EAPs, insurance, sliding-scale clinics — see our talk to a real person page. Practicing in a chat between sessions is something you can mention to your therapist.
